Screens, Sleep and Activity: Getting the Balance Right

Most conversations about screens are really about a number of hours. That number turns out to be a fairly weak predictor of almost anything — recent reviews of adolescent technology use find associations with wellbeing that are modest and highly variable.

What holds up much better is displacement: what the screen replaced. And the two things most worth protecting from displacement are sleep and movement. Get those right and a bit of extra screen time rarely causes harm. Get them wrong and no app setting compensates.

So it is worth aiming the conversation there instead. It is also a far easier argument to win, because "you need to sleep" is not a judgement about your child's character.

How much sleep children actually need

The figures are higher than most families run on, and the gap is usually invisible because tired children do not look tired — they look badly behaved.

Broad guidance, consistent across paediatric bodies:

  • 3 to 5 years — 10 to 13 hours, naps included
  • 6 to 12 years — 9 to 12 hours
  • 13 to 18 years — 8 to 10 hours

Adolescents are the hardest group, because puberty shifts the body clock later while school start times do not move. A teenager who genuinely cannot fall asleep at 9pm is not being difficult; their biology has moved. That makes the wake-up time the real problem, and the wind-down the only lever most families control.

Why screens cost sleep

Two mechanisms, and they are not equally important.

The pull to continue is the big one. Content designed to be hard to stop is hard to stop, and bedtime slips by twenty minutes, then forty. This accounts for most lost sleep in most households.

Light and stimulation matter too, though less than the popular account suggests. Blue light gets most of the attention; the more reliable effect is simply that engaging, fast-moving content leaves a brain alert. A calm activity on a screen displaces sleep far less than a competitive game does.

The practical implication: worry more about what and how late than about the screen itself.

The single most effective habit

Devices charge outside the bedroom overnight.

If you change one thing, change this. It removes the temptation rather than asking a tired child to resist it, it ends the 1am scroll entirely, and it protects privacy as a side effect.

Make it a household rule that applies to adults too. A rule that visibly exempts the parents is a rule with a short life, and children are quite right to notice.

Expect resistance about the alarm clock. Buy an alarm clock — it costs very little and removes the only genuinely reasonable objection.

Movement is the other half

Active children sleep better, focus better and regulate emotion better. Movement is also the most natural replacement for displaced screen time, because it fills the same gap: something to do.

The usual guidance is around an hour a day of moderate activity for school-age children, but the number matters less than the frequency and the friction.

What actually works is reducing friction rather than adding schedule:

  • A standing family walk, bike ride or kickabout that requires no organising
  • A "move first, then screens" rhythm after school, so activity is the default rather than the interruption
  • Clubs and sport, which bring built-in routine and friends
  • Walking or cycling to school where that is realistic — daily activity nobody has to plan

Unstructured active play is worth protecting specifically. It is where children practise negotiating, losing and recovering, which is regulation training that a structured session does not fully replicate.

A rhythm that holds

Rather than policing minutes, anchor the day around three things:

  1. Movement before screens after school.
  2. Devices out of the bedroom at a set time before sleep, with a genuine wind-down — 30 to 60 minutes of something calm.
  3. Consistent sleep and wake times, including at weekends where you can bear it.

Weekend lie-ins are the common failure. Sleeping four hours later on a Saturday shifts the body clock in the same direction as jet lag, and Monday morning pays for it. An hour of drift is fine; four is a new time zone.

Get those three right and screen time tends to settle into a healthy range on its own, without anyone having to count.

If sleep is already a battle

  • Move in fifteen-minute steps. Shifting bedtime an hour earlier overnight fails. Fifteen minutes every few days works.
  • Fix the mornings too. A consistent wake time anchors the whole cycle more reliably than bedtime does.
  • Look at what the phone is doing at night. If it is a group chat that peaks at 11pm, that is a social problem needing a social answer, not just a rule.
  • Rule out the other causes. Anxiety, caffeine — including energy drinks — and undiagnosed sleep disorders are all common. Persistent insomnia despite good routine is worth a GP visit.
